Zone 2 Training: Why Going Slower Makes You Fitter
Getting fitter doesn't mean training as hard as possible. It means training at the right intensity for the adaptation you're trying to create. For most of the week, that's Zone 2.

If running slowly feels uncomfortable, you're probably doing it right.
One of the strangest experiences in fitness is deliberately letting someone slower than you run past. Everything in your brain wants to speed up. You don't want to look unfit. You don't want your watch to record a slow pace. You certainly don't want the person next to you wondering why you've suddenly backed off.
So you accelerate. And without realising it, you've turned another easy run into another moderately hard one.
It's a tiny decision. But repeated over weeks and months, it's one of the reasons many people plateau.
One of the biggest lessons from endurance sport over the past two decades is surprisingly simple: getting fitter doesn't mean training as hard as possible. It means training at the right intensity for the adaptation you're trying to create.
For much of the week, that intensity is Zone 2.
What is Zone 2?
Zone 2 refers to a level of exercise where your body is working hard enough to stimulate significant aerobic adaptations, but not so hard that you're relying heavily on anaerobic metabolism.
Physiologists define it more precisely as training below the first lactate threshold, where lactate production and clearance remain in balance. Above this point, lactate begins to accumulate and the metabolic demands change.
If that sounds technical, don't worry. For most people, Zone 2 simply feels like breathing a little harder than normal, being able to hold a conversation, feeling like you could continue for a long time, and finishing with plenty left in the tank.
A useful rule is the talk test. If you can speak in full sentences but probably couldn't sing, you're likely close to the right intensity.
Why has everyone suddenly started talking about Zone 2?
Zone 2 has become enormously popular thanks to sports scientists and physicians discussing its role in endurance performance, metabolic health and healthy ageing.
The problem is that social media has often turned good science into oversimplified slogans. You've probably seen claims like "Zone 2 burns the most fat," "Zone 2 repairs your mitochondria," "everyone should only train in Zone 2," or "Zone 2 is the secret to longevity."
None of those statements are entirely true. The reality is more interesting.
What actually happens during Zone 2?
Your mitochondria adapt
Mitochondria are tiny structures inside your cells responsible for producing energy. Regular aerobic training increases both the number and function of mitochondria, a process known as mitochondrial biogenesis. This improves your muscles' ability to generate energy efficiently during exercise.
Think of it like upgrading both the number of engines in your car and how efficiently each engine runs.
You become better at using fat for fuel
One reason Zone 2 is valuable is that it improves your body's ability to oxidise fat during exercise. This doesn't mean you'll automatically lose more body fat. That's one of the internet's biggest misunderstandings.
Fat loss is primarily determined by overall energy balance. Zone 2 simply shifts the proportion of fuel used during exercise and improves your metabolic flexibility over time.
Your aerobic engine grows
As your aerobic system improves, your heart pumps more blood with each beat, more capillaries develop within muscle, oxygen delivery improves, recovery becomes faster, and hard workouts become easier to recover from.
This is why almost every endurance sport begins by building an aerobic base.
Does Zone 2 improve VO₂ max?
Yes. But not on its own.
VO₂ max is influenced by both high-volume aerobic work and periods of higher-intensity training. Zone 2 builds the engine. Higher-intensity intervals help increase the engine's maximum output. The two complement one another rather than compete.
Why elite athletes spend so much time going slowly
One of the most influential observations from sports science is that elite endurance athletes don't spend most of their time training hard. Instead, they typically perform the majority of their training below the first lactate threshold, with a relatively small proportion at very high intensity, often described as an "80/20" distribution.
That doesn't mean every recreational exerciser should copy an Olympic rower. But the principle matters. Easy sessions should usually stay easy. Hard sessions should genuinely be hard. It's the middle ground that often creates unnecessary fatigue.
The biggest mistake recreational exercisers make
Most people don't train too little. They train at the wrong intensity.
Easy days drift upwards. Hard days drift downwards. Everything becomes "quite hard." Exercise physiologists sometimes call this the moderate-intensity trap. You finish tired. You sweat. Your watch says you've worked hard. But you haven't maximised either aerobic development or high-intensity adaptations. You've simply accumulated fatigue.
How often should you do Zone 2?
It depends entirely on your goals. If you're preparing for a marathon or HYROX, Zone 2 should form a substantial proportion of your weekly training. If you're strength training three times each week and simply want to improve your health, adding two or three Zone 2 sessions of 30 to 60 minutes can provide an excellent aerobic foundation.
The important point is that Zone 2 is part of a balanced training programme, not the whole programme. Strength matters. Power matters. Mobility matters. High-intensity intervals matter. Zone 2 simply provides the base that supports everything else.
How do you know you're in Zone 2?
Heart-rate calculators are useful, but they're only estimates. Heat, hydration, sleep, caffeine and stress all influence heart rate.
Instead of chasing an exact number, combine several cues: you can comfortably hold a conversation, breathing is controlled, the pace feels sustainable, and you finish feeling like you could continue.
For most people, that's accurate enough.
